Brazilian Glute Training: What the Bumbum Method Actually Is

Jorge Silva · 2026-05-31

"Brazilian glute training" went viral on Instagram in 2022 and immediately got watered down into anything with a hip thrust and a beat. The actual method, run properly, is a structured weekly protocol with three pillars. Here's what our Bumbum class does.

Pillar 1: Loaded compound hinge

Every Bumbum session starts with a heavy compound movement that loads the posterior chain: barbell hip thrust, Romanian deadlift, or single-leg Romanian. The numbers are real. We're progressing from a working set of 95 lb to 225 lb over a 12-week cycle. Without this pillar, you're just doing a sweaty cardio class with hip movement.

Pillar 2: High-volume single-joint isolation

This is the part most "booty workouts" get right and stop at — cable kickbacks, glute bridge variations, frog pumps, banded crab walks. We do them after the heavy compound, when the muscle is already pre-fatigued, and we go for 15–25 reps per set with short rest. The pump matters here. The growth signal is metabolic stress, not max load.

Pillar 3: Time under tension

One of the three weekly sessions ends with a paused or eccentric-focused finisher: 5-second eccentric Romanian deadlift, paused split squat at the bottom, isometric hold on a Bulgarian. The point is to spend 30+ seconds under continuous tension. This is what wins the last 20% of progress that pure heavy or pure pump won't give you.

What it looks like in practice

A typical week at The Best Gym for a member on the Bumbum protocol:

Three sessions a week, 45-60 minutes each. That's the protocol. Not five videos in a circle on Instagram.

Why it works

The glutes respond to all three stimuli — heavy load, high volume, and time under tension — but most programs only hit one. The Brazilian Bumbum method's edge is hitting all three on a deliberate weekly rotation, not on a "just go hard" feel.
